ToggleHowever, to optimize weight loss and minimize side effects, healthy eating and exercise remain essential. As a dietitian, I notice a significant difference: eating healthy becomes much easier because the “food noise” or anxiety to eat disappears.
When I first started seeing patients on GLP-1 agonists, I was very surprised to see how different a weight-loss diet plan needs to be when taking semaglutide.

- Create sustainable eating habits: This is the perfect time to create those habits that will keep the weight loss off for years to come.
How Does Semaglutide Work for Weight Loss?
This weight loss medication works by mimicking a hormone we naturally produce, called GLP-1. It works by reducing hunger and appetite, slowing digestion, improving insulin sensitivity, and reducing cravings.
However, while these benefits are remarkable, they can also lead to side effects, mostly gastrointestinal, such as constipation and nausea. To combat this, your meal plan should include foods that support gut health.
Additionally, many of my patients struggle to eat enough calories because they simply don’t feel hungry—a strange place to be if you have been trying to lose weight for a while!

Build Your Meals
Start with Protein
Aim to eat 25 to 40 grams of protein with each meal.
Protein can help enhance the effectiveness of semaglutide by keeping you full for longer and reducing cravings. It also maintains your muscle mass while you lose weight, which, to be honest, can be the biggest concern.
Good sources of protein include:
- Eggs
- Greek yogurt
- Cottage cheese
- Fish
- Chicken
- Turkey
- Beef
- Bison
- Tofu

Add vegetables
Fill ½ of your plate with vegetables.
Vegetables provide the fiber necessary to minimize side effects, particularly constipation. They are also packed with essential vitamins and minerals.
Eat any vegetables you enjoy, but also try new varieties and recipes to develop the habit of including veggies in your meals for the long term. Starchy vegetables such as potatoes, corn, or cassava are part of the next section of your plate.

Pro tip: Always start by eating your protein and veggies first, as semaglutide might make it difficult to finish your whole plate.
Eat fruits, whole grains, root vegetables or legumes.
These foods provide you with energy and fiber, while also adding tons of flavor and new possibilities.
Keep portion sizes to around 1 cup or ¼ of your plate.
While any carbohydrate, including rice, can be included, it’s best to choose those that are high in fiber and/or nutrients.

Include healthy fats in moderation
Healthy fats can add flavor and nutrients to your meals. Use a small amount of fat to cook, or add a slice of avocado to your meals.
Drink water
Drinking enough water is essential for many reasons, but it’s particularly important for preventing and managing constipation— a common side effect.
Other caffeine-free liquids count too, but skip sugary drinks that can sabotage your weight-loss success. Opt for plain water, sparkling water, fruit- or vegetable-infused waters, soups, and foods that contain a lot of water, such as watermelon.
How Often You Need to Eat
Everyone has unique eating habits, and for those on semaglutide, three full meals a day can be tough. That’s why I often suggest aiming for at least two meals and one or two snacks. If you are a male or a tall woman, aim to eat two snacks.
This meal plan follows such a meal pattern, but you can add an extra meal and remove the snack if that works best for you.

Tips from your Dietitian
Here are a few solutions to common issues I have observed:
- Prioritize Protein and Vegetables: Always start your meals with protein and vegetables. If you are taking semaglutide, you will likely feel full quickly, so it’s important to maximize your nutrient intake right from the beginning.
- Mini-Meal for Easier Eating: If eating large meals is challenging, consider splitting them into smaller portions. Aim for six mini meals a day and skip the two larger meals in the meal plan above. Alternatively, you can have high-calorie, nutrient-dense snacks like almonds to ensure you meet your calorie needs.
- Prepare ahead of time: If you experience worse side effects a day or two after taking your medication, make sure you have easy-to-eat foods on hand. It might be helpful to do your grocery shopping before injecting the medication so that you’re well-prepared.
- Repeat your meals: Simplify your meal planning by doubling recipes and using leftovers for lunch. Dishes like chili can be enjoyed for several meals, making it easier to stay on track without the hassle of cooking every day.
